Why You Wake Up at 3AM (And What Actually Helps)

You fall asleep fine. You wake at 3AM — alert, not groggy — and lie there for an hour.
It is usually temperature, not stress
Core body temperature drops through the night and bottoms out in the early hours. If your bedding traps heat, your body cannot complete that drop, and it wakes you to fix the problem.
The practical fixes, in order of effect:
- A pillow that does not store heat against your neck.
- A breathable cover rather than a heavy one.
- A cool room — most sleepers do best a couple of degrees below daytime comfort.
Pillow position matters more than you think
Neck alignment drives micro-arousals. A pillow that is too high closes the airway slightly; too low and the neck angles up. Both cause brief awakenings that you do not remember.
Start with height. Fill the gap between your shoulder and your ear, and keep the neck neutral rather than tilted.
